High-protein spicy chicken wraps that actually taste good cold from the fridge on Wednesday.
We used to skip lunch on high-protein days because everything worth eating blew the calorie budget. These wraps landed differently.
347 calories. 38 grams of protein. Ready in about 20 minutes. They taste like something you’d order from a lunch spot without checking the menu first, which is not a sentence we get to write about most healthy chicken recipes.
We’ve been rotating this one through our meal prep for a few months now. The chicken holds up in the fridge, the sauce doesn’t split, and if you assemble the wraps fresh rather than prepping them fully in advance, the tortilla stays soft.
Why this recipe works
Most low-calorie chicken recipes go dry because the leaner the chicken, the faster it overcooks. Two things solve that here. First, cutting the chicken into strips instead of leaving it as whole breasts. Strips cook fast and evenly, so you’re less likely to hit that rubbery point. Second, the lemon juice in the marinade doubles as a tenderizer. Fifteen minutes is enough to make a noticeable difference in texture.
The spicy yogurt sauce is what pulls it together. Fat-free Greek yogurt gives you the creaminess of a sauce without the calorie cost, sriracha brings the heat, and the garlic and lemon keep it from tasting like diet food.
Macros per wrap
- 347 calories
- 38g protein
- 24g carbs
- 11g fat
Numbers based on Mission low-calorie tortillas and fat-free Greek yogurt. Different tortillas will shift the calories up or down.
Why you’ll love this recipe
- Genuinely filling. 38g of protein means you’re not hunting for a snack an hour later.
- Meal prep friendly. The chicken and sauce keep separately in the fridge for 3 to 4 days.
- Fast. Around 20 minutes total, most of it hands-off while the chicken cooks.
- Customizable heat. Adjust the sriracha up or down without changing the macros much.
Ingredients you’ll need
For the chicken (makes 3-4 wraps):
- 600g chicken breast, cut into strips (about 100g cooked chicken per wrap)
- 3-4 garlic cloves, minced
- 1 tbsp oregano
- 1 tbsp paprika
- 1 tsp onion powder
- 1 tsp chili flakes (adjust to taste)
- 1 tsp salt and pepper
- Juice of 1 lemon
For the spicy yogurt sauce:
- 100g fat-free Greek yogurt
- 20g sriracha (about 1 tablespoon, or any hot sauce you like)
- 1 garlic clove, minced
- Fresh parsley, finely chopped
- 1/2 tsp salt and pepper
- Squeeze of lemon juice
For assembly:
- Low-calorie tortilla wraps (we use Mission low-carb — around 80 calories each)
- Shredded lettuce
- Chopped red onion
- Chopped tomato
A note on the tortilla: this is where most of the calorie savings live. Standard flour tortillas run 180 to 220 calories each. Low-carb versions like Mission Carb Balance clock in at 70 to 90. Swap those and the whole macro profile changes.
How to make high protein spicy chicken wraps
Step 1: Marinate the chicken
Cut the chicken breast into strips about the thickness of your finger. Add to a bowl with the minced garlic, oregano, paprika, onion powder, chili flakes, salt, pepper, and lemon juice. Toss until every strip is coated.
Let it sit for at least 15 minutes at room temperature, or up to 4 hours in the fridge. Longer is better for flavor, but 15 minutes still makes a real difference.
Step 2: Make the spicy sauce
While the chicken marinates, mix the yogurt, sriracha, minced garlic, chopped parsley, salt, pepper, and a squeeze of lemon in a small bowl. Taste it. If it needs more heat, add more sriracha. If it’s too thick to drizzle, thin it with a teaspoon of water.
Cover and refrigerate until you’re ready to build the wraps. The sauce actually gets better after 20 minutes in the fridge. The flavors settle.
Step 3: Cook the chicken
Heat a large non-stick skillet or grill pan over medium-high heat. Add a small splash of oil, or use cooking spray to keep the calories low. Once the pan is hot, add the chicken strips in a single layer.
Cook for 3 to 4 minutes on the first side without moving them, until you get a proper char. Flip and cook another 2 to 3 minutes on the other side, until the chicken is cooked through (165°F / 74°C internal). Total cook time is around 6 to 7 minutes.
If your pan is small, cook in two batches. Overcrowding steams the chicken instead of charring it, and the char is where most of the flavor lives.
Step 4: Assemble the wraps
Lay a tortilla flat. Add shredded lettuce down the center, then top with a generous scoop of chicken (around 100g cooked per wrap), chopped tomato, chopped red onion, and a good drizzle of the spicy yogurt sauce.
Fold in the sides, then roll from the bottom up, keeping it tight. Cut in half on a diagonal if you want it to look like something from a lunch place.
Tips for the best results
Warm the tortilla. A cold tortilla cracks when you fold it. Ten seconds in a dry pan or 5 seconds in the microwave makes it pliable.
Don’t skip the char. Cook the chicken hot enough to get some color. Pale grilled chicken is what makes healthy food taste like healthy food.
Salt the tomato. A tiny pinch of salt on the chopped tomato while the chicken cooks draws out water and concentrates the flavor. Small step, real difference.
Sauce goes on the chicken, not the tortilla. If you drizzle the sauce directly onto the wrap, it goes soggy fast. Sauce on top of the chicken keeps the tortilla intact for longer.
Variations to try
- Air fryer version. Marinate the chicken as above, then air fry at 400°F (200°C) for 10 to 12 minutes, shaking halfway.
- Swap the protein. Ground chicken or turkey works. Same seasonings, cook time drops to about 5 minutes.
- Add avocado. Adds around 80 calories per wrap but bumps the healthy fats and makes it more filling.
- Make it a bowl. Skip the tortilla, serve everything over rice or greens. Saves 80 to 100 calories per serving.
- Buffalo version. Swap the sriracha in the sauce for buffalo hot sauce and add a splash of ranch seasoning.
How to store and meal prep
Chicken: Store cooked chicken in an airtight container in the fridge for 3 to 4 days. Reheat gently in a skillet with a splash of water, or eat it cold straight from the fridge (it’s surprisingly good).
Sauce: Keeps in the fridge for up to 5 days in a sealed jar.
Assembled wraps: We wouldn’t prep fully-assembled wraps more than a few hours ahead. The lettuce wilts and the tortilla goes soft from the sauce. Prep the components separately and assemble in the morning or right before eating.
Freezing the chicken: Yes, the cooked chicken freezes well for up to 2 months. Thaw overnight in the fridge before reheating.
What to serve with these wraps
- A handful of veggie sticks with extra sauce for dipping
- A small side salad with lemon vinaigrette
- Sweet potato fries (baked or air fryer) if you have the calorie room
- A piece of fruit for a full lunch
Frequently asked questions
Can I use chicken thighs instead of breast? Yes, but the macros change. Thighs bring the calories up by around 40 per wrap and drop the protein slightly. Flavor and juiciness are better though, so it’s a tradeoff.
What if I don’t have sriracha? Any hot sauce works. Frank’s, Tabasco, chipotle sauce, harissa, or gochujang all produce different but good results. Adjust the amount to your heat tolerance.
Is fat-free yogurt actually different from full-fat for this? Taste-wise, barely. Macro-wise, fat-free saves you around 30 calories and 3g of fat per wrap. If you’re not counting closely, full-fat Greek yogurt makes the sauce slightly richer.
How spicy is this recipe as written? Medium. The chili flakes in the marinade add background heat, and 20g of sriracha in the sauce brings a noticeable but not overwhelming kick. Cut the sriracha in half for a mild version, or double it if you like real heat.
Can I grill this outside instead of pan-frying? Yes. Thread the marinated strips onto skewers and grill over medium-high heat for 3 to 4 minutes per side. Adds a smoky flavor that works well with the yogurt sauce.
